Week 6 Training Plan: 10/1-10/7

This week ends with the Wayland XC Festival, which is our team fundraiser. If you're in town on Sunday it's expected that you'll volunteer at the Festival. There are various volunteer roles to be filled during different time blocks in the morning and early afternoon. More information will be forthcoming in a subsequent post, but keep in mind that this event is coming up.

• Mon 10/1 - Practice 3:10 @WHS. Warmup jog to Sandy Burr CC followed by hill repeats. 9th graders and new athletes will be doing 6-8 sets of (60 seconds, 30 seconds); returning athletes will be doing 8-10 sets of (60 seconds, 30 seconds). The recovery after each hill is to turn around and return at a slow jog to the bottom. After each set the recovery is 1.5 minutes. Halfway through the recovery is 4 minutes. All repeats should be at a 85-90% effort, and the 30 second hills should be run at a faster pace than the 60 second hills.

• Tue 10/2 - Practice 3:10 @WHS. 10 minute warmup followed by 3 sets of short intervals on top of the aqueduct. There will be a meeting with the top 9 boys runners after this workout is completed.

• Wed 10/3 - Dual Meet #3 vs. Boston Latin and Concord Carlisle at Franklin Park. More information will be forthcoming in a subsequent post. As always, pay attention on the course tour. Everyone will do a cooldown jog of 10-15 minutes after their race.

• Thu 10/4 - Practice 3:10 @WHS. 50, 60 or 70 minutes at a relaxed effort throughout with hill drills. If you're feeling up to it you can increase the pace slightly over the last 10-15 minutes. The Weston aqueduct heading towards Framingham is a possibility for today, particularly if it's been cleared of the rampant weeds and tall grass. We might do the hill drills on Hillside Street in Framingham, but that's only if the Getchell trail is no longer flooded. Otherwise we'll use Keith road for the hill drills. Today's run is meant to be a gentle active recovery day.

•  Fri 10/5 - Practice 3:10 @WHS. 10 or 15 minute warmup followed by 2 or 3 sets of (1 mile, 1/2 mile) on the home course. Each set will be run at a slightly faster speed than the set before; the idea is for the mile long repeat of the final set to be slightly faster than your 5k race pace. Each 1/2 mile should be at a slightly faster pace than the mile that preceded it. The recovery interval after these efforts will be 3/4 of the time spent running each mile repeat and equal to the time spent running each 1/2 mile repeat. For example, a six minute mile would be followed by a 4.5 minute recovery; a 3 minute 1/2 mile would be followed by a 3 minute recovery.  Finally, a 10-15 minute cooldown.

• Sat 10/6 - off or 30-35, 40-45, or 50-55 minutes at an easy recovery effort. The idea is that you will do this workout either today or tomorrow depending on your schedule.

• Sun 10/7 - off or 30-35, 40-45, or 50-55 minutes at an easy recovery effort. The idea is that you will do this workout either today or yesterday depending on your schedule. If you are volunteering at the XC Festival you might be able to get together with teammates for this run after you're done.

Frank Kelley Invitational Results

The first visit to the Wrentham Developmental Center and its all grass multi-loop course is in the books. This is the course that will host the EMass Division 4 meet in November (i.e. the sectional tournament for our sport). Official results can be seen here:

Girls 9th and 10th grade 3k
Boys 9th and 10th grade 3k
Girls 5k
Boys 5k

Splits for WHS athletes
All time bests for WHS athletes at Wrentham Developmental Center, 2010-present

Congratulations to the three medal winners who finished in the top 25--McKenna Kelemanik who was 3rd in the girls 5k and Matt Karle and Dylan Bonanno who were 23rd and 25th respectively in the boys 5k. Aside from the medal winners there were many well executed races yesterday wherein the message of even pacing was taken to heart, and WHS runners patiently worked their way forward through the field of competitors who had started out too quickly. For those that feel like they might have struggled know that there will be other opportunities to race this course come November.

Frank Kelley Invitational - Saturday 9/29/18

Meet Site:

Wrentham Developmental Center. The address is 131 Emerald Street, however the race course is located a little further down the road, in the large field at the intersection of Emerald Street and Shear St. This is across the street from the William A. Rice Recreation Area.

Bus time 11:30

We'll be taking the booster buses instead of a regular bus.

Race Schedule and Entries (time cutoff in parentheses):

• 1:25 9th and 10th grade girls 3k race (18 minutes) - Grava, Kim, Menyalkin
• 1:44 9th and 10th grade boys 3k race (16 minutes) - Bonner, D. Liu
• 2:01 11th and 12th grade girls 3k race (18 minutes) - none
• 2:20 11th and 12th grade boys 3k race (16 minutes) - none
• 2:37 Girls 5k (28 minutes) - Javed, Kelemanik, C. Matta, Walsh
• 3:06 Boys 5k (25 minutes) - Ahearne, Bonanno, Chen, Duffy, Dussault, Goode, Hess, Karle, Li, Marto, M. Matta, McGonagle, Nagalingam, Reese, Troost

Meet Information:

• Weather forecast: Sunny, dry, low 70s with NW winds 5-10 mph. Much nicer weather than we experienced Wednesday.
• Those entered in the 5k will be responsible for setting up the tent; the tent must be anchored to the ground with stakes.
• Numbers will be assigned to you specifically for this meet; these numbers have an RFID chip attached to the back side which interacts with a conductive mat at the finish line to record your time. The meet director has asked athletes who aren't racing NOT to wear their bib number if standing near the finish line; doing so can cause a false reading by the finish line mat. Also, don't crumple or fold your bib number.
• If you're wearing a stopwatch while racing, putting your arm up to hit the button on the watch while crossing the finish line can cause the RFID chip to be blocked by your arm, and your finish might not be recorded. In other words, don't press the button on your watch when crossing the finish line.
• The meet staff has asked that no one do their warmup or cooldown among the buildings of the Wrentham Developmental Center, where patients are housed. Aside from the course itself, you can warmup and cool down on the fields across the street.
• A map of the course can be seen here. It's fairly flat, with some roll in places. There are no long and/or steep hills. The course is almost entirely on grass. The freshman race (3k) ends after the second lap. JV and varsity run three laps.
• Medals will be given to the top 25 finishers in each race.
• The timing system will be turned off when the cutoff time is reached for each race. Their idea, not mine.

What to Bring:

• Uniform - both singlet and shorts
• Everyday training shoes
• Racing shoes if you have them; this is a course for spikes
Warmup clothes including long sleeved shirt and/or jacket as well as pants
• Water bottle - bring it already filled
• Snacks for post-race (chocolate milk will be provided using proceeds from the Wayland XC Festival)
• Food - food will be sold at the meet but it won't be particularly good or nutritious. My advice is to either have an early lunch (brunch) just before leaving and bring snacks with you. You shouldn't eat a full meal less than 3 hours before your race.

For Parents:

• A parking fee of $5 will be collected for each car.
• Dogs aren't allowed except for service animals.
• No grilling, cooking, or fires are allowed at the meet site.
Snacks are welcome, but due to allergy concerns the Athletic Director has asked that any snacks be individually wrapped and ideally have the ingredients written on the label.
• We hope to return to WHS by 5:30

Dual Meet #2 Results

Both the boys and girls teams came out on the short end of a double dual meet versus Weston and Westford Academy held at Stony Brook Middle School in Westford. McKenna Kelemanik won the girls varsity race on a very humid and warm afternoon. Times and splits can be seen here. The next meet comes up quickly this coming Saturday, more information on that will be forthcoming tomorrow. In addition, please note the team pictures are being taken today.

Dual Meet #2 - vs. Westford Academy, Weston @ Stony Brook Middle School

Meet Site:
Stony Brook Middle School, 9 Farmer Way Westford. Parents, note the meet does NOT take place at Westford Academy (the high school).

Bus Time:
2:30 at the earliest, hopefully no later than 2:45. Upon dismissal, change into your uniform and warmups and head to the pickup area.

Event Schedule:
• First race as close to 4:15 as possible depending on our arrival time; hopefully no later than 4:30

• I haven't yet heard from the Westford coaches about the size of their teams, but based on the size of Weston's teams it's likely there will be a separate JV boys race and one combined girls race. If this is the case the JV boys race would be the first of the day followed by the girls race and then the varsity boys. Lineups for the boys races would be as follows:
  • JV boys: Bonner, Cerrato, Dines, Francis, Hess, Homyak, B. Levin, D. Liu, Marto, M. Matta, McGonagle, Nagalingam, Reese
  • Varsity boys: Bonanno, Chen, Duffy, Dussault, Goode, Karle, Li, Troost

Meet Information:

• Weather forecast: Mostly cloudy, temperatures in the mid 70s with winds from the SSW at 10 mph. Slight (20%) chance of rain. Bring clothes to wear at the meet besides your uniform.
• You're required to wear your DCL bib number during the race. This is a number in the 700-799 range that has been assigned to you by the coaching staff. A list of these numbers can be seen here. When the meet is over, remember to return this number to the ziploc bag where it will be stored until the next DCL meet which is next Wednesday. Leave the safety pins on your number.
• A map of Westford's course can be seen here:

the course is 2.9 miles long and most of it takes place on trails in woods to the SE of the . The start and finish are on a track next to the school. Generally speaking, the course is a large loop with little overlap. Pay attention during the course tour as you will be almost 1.5 miles from the start/finish area at the course's farthest extent.

What to Bring:

• uniform
• everyday training shoes
• racing shoes if you have them
• warmup clothes
• water bottle
• snacks for post-race (chocolate milk will be provided using proceeds from the Wayland XC Festival)

For Parents:

• Don't forget the meet is NOT held at Westford Academy itself but at Stony Brook Middle School in Westford.
• The one loop nature of the course doesn't lend itself to many opportunities to watch the runners pass by, alas. You might be able to see a bit more of the race from the rail trail near the track but be careful not to block the course if you do this.
• Snacks are welcome, but due to allergy concerns the Athletic Director has asked that any snacks be individually wrapped and ideally have the ingredients written on the label.

Week 5 Training Plan: 9/24-9/30

• Mon 9/24 - Practice 3:10 @WHS. Warmup jog to Sandy Burr CC followed by hill repeats. 9th graders and new athletes will be doing 5 sets of (60 seconds, 40 seconds, 20 seconds); returning athletes will be doing 6 or 7 sets of (60 seconds, 40 seconds, 20 seconds). The recovery after each hill is to turn around and return at a slow jog to the bottom. After each set the recovery is 2 minutes. After three sets the recovery is 4 minutes. All repeats should be at a 90% effort, and the 20 second hills should be run at a faster pace than the 40 and 60 second hills.

• Tue 9/25 - Practice 3:10 @WHS. 20, 30, or 40 minutes at a mostly relaxed effort, with 5x100m at race pace at the end of the run.

• Wed 9/26 - Dual Meet #1 vs. Weston and Westford Academy. More information will be forthcoming in a subsequent post. As always, pay attention on the course tour. Everyone will do a cooldown jog of 10-15 minutes after their race.

• Thu 9/27 - Practice 3:10 @WHS. 45, 55 or 65 minutes at a relaxed effort throughout. If you're feeling up to it you can increase the pace slightly over the last 10-15 minutes. The Weston aqueduct heading towards Framingham is a possibility for today, particularly if it's been cleared of the rampant weeds and tall grass. Today's run is meant to be a gentle active recovery day.

•  Fri 9/28 - Practice 3:10 @WHS. 20, 30 or 40 minutes much of it at a relaxed effort, with the last 10 minutes spent running short intervals on top of the aqueduct. This is something we've done in the past but not yet so far this season. Cones will be placed every 50 meters along the top of the aqueduct and everyone will run sets of short (50-200 meters) repeats at varying levels of intensity, with race pace being the fastest of these. Those not racing tomorrow will be doing more sets of intervals and should head to the top of the aqueduct sooner.

• Sat 9/29 - Frank Kelley Invitational @ Wrentham Developmental Center. The bus for this meet leaves at 11:30. More detailed information will be forthcoming in a subsequent post. The usual warmup and cooldown protocols for meet day apply.

• Sun 9/30 - off.

Dual Meet #1 Results

The first of four dual meets is in the books with a split result. The boys defeated Bedford on the flat and fast Bedford layout by a score of 26-30. Bedford had the top overall finisher but Wayland took three of the next four spots and Wayland's sixth runner finished ahead of Bedford's fifth to add to Bedford's point total.

On the girls side McKenna Kelemanik took over in the second mile after following the top Bedford runners the first mile. In the end she won by almost a minute. Bedford had superior depth and won the team race 22-37.

Results for WHS athletes including mile splits can be seen here. I was impressed with how well people approached the race in pacing themselves.

Dual Meet #1 - @ Bedford, 9/20/18

Meet Site: Bedford High School, 9 Mudge Way

Bus Time: 2:30 at the earliest, hopefully no later than 2:45. Upon dismissal, change into your uniform and warmups and head to the pickup area.

Event Schedule:

• First race as close to 4:15 as possible depending on our arrival time at BHS; hopefully no later than 4:30

• Girls will be followed by boys; one race for each gender

Meet Information:

• Weather forecast: partly sunny with temperatures in the mid 60s at race time, east winds 5-10 mph. You'll want to wear more than just your uniform while warming up and cooling down. The temperature will start to drop by the time the meet's wrapping up.
• The Bedford coach says the tour will take no more than 30 minutes. It's imperative that you pay attention on the course tour.
• A map of Bedford's course can be seen here. It's quite flat, and about a third of it is on pavement. Start and finish are on the track encircling the football field. In total about 800 meters (half a mile) of the course is on the track. For those of you who raced at Bedford in 2016, note that the course has changed slightly since your last visit, with more of it on the track at the start and finish. The loop around the ball fields next to the track at the beginning of the course from two years ago has been cut out.
• Given how much of the course is on pavement, shoes with metal spike elements aren't a good idea. If you have this type of shoe the spike elements can be removed and replaced with blanks, which are flattened in shape and screw in to the holes where the spike elements would go. If you have spiked racing shoes and wear them with the spike elements reomoved and without blanks to cover the screw hole you run the risk of pebbles or other debris getting into the screw holes on shoe's sole. This makes it impossible to reinstall spike elements in the future. If you need blanks for your shoes let me know on the bus, as I have a supply of them for team use.

What to Bring:

• uniform
• everyday training shoes
• racing shoes if you have them
• warmup clothes
• water bottle
• snacks for post-race (chocolate milk will be provided using proceeds from the Wayland XC Festival)

For Parents:

• The best place to watch the race apart from the start and finish at the track is near the tennis courts along Railroad Ave. next to the middle school parking lot. See the course map linked above.

Week 4 Training Plan: 9/17-9/23

• Mon 9/17 - Practice 3:10 @WHS. Warmup jog to Sandy Burr CC followed by hill repeats. 9th graders and new athletes will be doing 3 sets of 6x30 second hill repeats; returning athletes will be doing 2 sets of 4x(60 seconds, 30 seconds). The recovery after each hill is to turn around and return at a slow jog to the bottom. All repeats should be at a 90% effort. Following the last repeat, return to the school. Some may return the scenic route via the Getchell trail.

• Tue 9/18 - Practice 3:10 @WHS. 20, 30, or 40 minutes at a mostly relaxed effort, with 5x100m at race pace at the end of the run. All new athletes will attend a talk on the optimal approach to pacing in races before warming up and doing the day's workout. We will be referencing this article by Steve Lane, boys coach at CCHS. Returning athletes are welcome to attend the talk as well, although it's not necessary if you're already familiar with the topic at hand.

• Wed 9/19 -  off if you're celebrating Yom Kippur or 30, 40, or 50 minute run with 5x15-20 second pickups in the second half of the run. We won't be meeting for practice today, this run is therefore on your own but you're welcome to get together with teammates if you can arrange a time and place to meet. The pace of the run should be comfortable/easy today; the pickups should be at about a 90% effort level with as much recovery as you need.

• Thu 9/20 - Dual Meet #1 at Bedford. More information will be forthcoming in a subsequent post. As always, pay attention on the course tour. A map of the course can be seen here but the map doesn't do justice to the various overlapping portions of the course. Everyone will do a cooldown jog of 10-15 minutes after their race.

•  Fri 9/21 - Practice 3:10 @WHS. Practice 3:10 @WHS. Run to Keith Road via the Hultman Aqueduct and Cochituate Road (route 27) with hill drills on Keith Road. Following that, on to the Hultman aqueduct and possibly beyond. Total time spent running today should be in the 30-40 minute range for new athletes and the 50-60 minute range for experienced athletes.

• Sat 9/22 - Optional Practice 9 AM @Lincoln Trails. The address for the meeting point is 145 Lincoln Road and we'll meet in the commuter parking lot just beyond the small shopping center. The workout will be repeats on the field loop near Mt. Misery.  Those not attending this practice should do a 10 minute warmup jog, 3-5x4 minute repeats on relatively flat terrain at 85-90% effort with 2 minute recoveries, and a 10 minute cooldown jog.

• Sun 9/23 - off or same workout as what was posted for Wednesday if you didn't run on Wednesday.

Clipper Relays Results

The season got off to a good start yesterday with the Clipper Relays in Newburyport. The weather was favorable with comfortable temperatures and modest winds. The 2 mile course, shorter than most of the courses to be contested later this season, is a good test without being overwhelming. The relay format is always popular if a bit frenetic at the exchange zone.

Results from the meet can be found here for girls and here for boys.

Split times for WHS athletes can be seen here.

Note that I took splits from a spot that marked the end of the loop, and the third runners ran about 90 meters beyond this point to the finish line. This explains the difference between the total of each team's split times and the official time from the overall results.

Week 3 Training Plan: 9/10-9/16

• Mon 9/10 - off if you're celebrating Rosh Hashanah or 30, 40, or 50 minute run with 5x15-20 second pickups in the second half of the run. We won't be meeting for practice today, this run is therefore on your own but you're welcome to get together with teammates if you can arrange a time and place to meet. Note that the forecast calls for rain much of the day with the highest chance of showers during the afternoon. Your best chance of staying dry would be in the morning. The pace of the run should be comfortable/easy today; the pickups should be at about a 90% effort level with as much recovery as you need.

• Tue 9/11 - Practice 3:10 @WHS. Run to town beach via the Hultman Aqueduct and Cochituate Road (route 27) with a stop for hill drills on Keith Road en route. This is the same place we did hill drills last week, hopefully the road work in the nearby area that we encountered two weeks ago will be completed. Weather permitting, aquajogging 15 minutes cycling between easy for 30 seconds, moderate for 30 seconds, and hard for 30 seconds. Some people will then return to the school, others will be picked up from the Town Beach. The people that are running back won't be doing the same cycling of effort levels on the return trip. Total time spent running today should be in the 25-30 minute range for new athletes and more like 35-40 for experienced athletes.

• Wed 9/12 - DCL Relays at Franklin Park in Boston. The bus will be leaving at 2:15. More detailed logistical information will be forthcoming in a later post. For now it's worth pointing out that this meet has no team scoring and is a very low key affair. For many of the teams in the DCL this will be their first competition so it's considered a way to break the ice. Much like last Saturday's Clipper Relays, this will be done relay style with teams of 3 people each running the same loop one after the other. The loop in this case is 3 kilometers or just under 2 miles long. Rather than treating this like a full-blown race we'll be treating this as a workout, alternating a minute at 90% effort with a minute at 50% effort for the duration of the time you're on the course. As part of the warmup everyone will jog the 3k course, while the cooldown will consist of an easy run of 10, 15, or 20 minutes.

• Thu 9/13 - Practice 3:10 @WHS. 20, 30, or 40 minute run with 5x15-20 second pickups in the second half of the run. The pace of the run should be comfortable/conversational today; the pickups should be at the same 90% level that you were doing during the meet yesterday but for much less time and with as much recovery as you need. This is a recovery day between two harder efforts. Aquajogging is a possibility today, a decision will be made on that by the end of the bus ride home from the meet Wednesday.

•  Fri 9/14 - Practice 3:10 @WHS. Those not coming to the practice tomorrow will do a progression run of either 48, 60, or 72 minutes. The first third of the run is to be at an easy/conversational pace, the next quarter of the run at a moderate/sustainable pace, the next quarter of the run at an "uncomfortably sustainable" pace near your threshold of being out of breath, and the last sixth of the run will be easy/conversational pace again. This is designed to be both the longest and hardest effort of the week, but the effort isn't all-out at any time. For those attending practice tomorrow the workout is a 30, 40 or 50 minute easy run with 4 short pickups of 10 seconds or so in the last 10 minutes of the run.

• Sat 9/15 - Optional Practice 9 AM @Lincoln Trails. The address for the meeting point is 145 Lincoln Road and we'll meet in the commuter parking lot just beyond the small shopping center. The workout will be the progression run the rest of the team did yesterday. After looking over a map of the Lincoln trails, we'll head over to the area around Mt. Misery and Old Concord Road to do this run. Those not attending this practice should do a 30, 40, or 50 minute easy run with 4 short pickups of 10 seconds or so in the last 10 minutes of the run.

• Sun 9/16 - off or same workout as what was posted for Monday if you didn't run on Monday.

Clipper Relays - 9/8/18

Meet Site: Maudslay Park, 74 Curzon Mill Road, Newburyport MA

bus time: 7:00 AM, please arrive 5-10 minutes early so as not to miss the bus! The bus needs to leave on time so that the girls have time to warm up.

girls race: 9:15
boys race: 10:30

Meet Information:

• The current weather forecast is for partly sunny skies and temperatures in the mid to high 60s at race time, with 10-15 mph winds from the NE. With the wind it might feel somewhat cool and humidity should be at a comfortable level.
• When we arrive, we'll have to cross the street to get from the parking lot to the park. Be courteous to park attendants and follow their instructions when crossing the road.
• After crossing the street, the girls will begin warming up for their race; the boys will assist in setting up the tent.
• The course is a loop through the woods with a downhill start before a couple of climbs in the middle stages leading back to the field where the loop started.
• The races consist of 3 person teams running relay style such that each person runs the course. If we have a number of runners not divisible by 3, the leftover runners can run the course as well. Be sure to tell the coaches your team's name.
• On each 3 person team, only the runner who goes last will wear a number; a baton will be passed from one runner to the next.
• Meet shirts will be sold for $20, and there will be a concession stand as well.
• From the meet director: "do not let your runners swim in the river this is a huge liability issue for the park. Hate to have to deal with this but we are constantly being threatened with the loss of use of the park. Your cooperation is greatly appreciated."
• While the boys are cooling down after their race, the girls will assist in breaking down the tent.
• Once the boys are done, which includes cooling down after the race and the SAM circuit, we'll leave and stop for lunch at the Port Plaza on Storey Ave (rt. 113). There are various restaurants there including Panera, Papa Ginos, D'Angelo, and McDonalds. Contrary to popular belief and scuttlebutt on the internet, McDonald's does not have a "secret menu."
• If all goes according to plan, we'll leave Newburyport sometime around 1 PM and arrive back at WHS sometime around 2-2:30 PM.

for parents:

• There's no parking fee thanks to the meet host, but the parking area isn't large. Carpooling isn't a bad idea if you know of other parents that plan on attending.
• If you're going to be at the meet and would like to take your child with you when their race is over, please let one of the coaches know.

What to bring:

• uniform
• everyday training shoes
• racing shoes if you have them
• warmup clothes
• sunscreen
• water bottle - ideally a larger (24-32 oz.) bottle if you have one, and bring it already filled
• snacks for post-race (chocolate milk will be provided using proceeds from the Wayland XC Festival)
• money for lunch

Week 2 Training Plan - 9/3-9/9

This week is highlighted by the first meet of the season, at Newburyport's Maudslay State Park. This is a relay style meet with no team scoring and is a relatively low key way to ease into racing. In addition, there's a holiday on Monday with an optional practice in Lincoln on the trails near the MBTA commuter rail station. Finally, we have our annual "spike night" at Marathon Sports in Wellesley this Wednesday from 6-8 PM. More details on this will be forthcoming soon.

• Mon 9/3 - Optional practice at Lincoln, 3 PM. For this workout, we meet in the commuter rail station parking lot near the small shopping center. If using GPS to find the place, use the address 145 Lincoln Road, Lincoln MA. The workout will be to run at an easy pace over to Walden Pond which is a couple of miles away. Once there, aquajogging for 15 minutes (1 minute on, 30 seconds off). Following that, back to where we started, hopefully a little quicker than the trip out. For those not able to attend this practice, the day's workout is a 25, 35, or 45 minute run starting at an easy relaxed pace and finishing at a faster but still relaxed pace, building over the last 10 minutes.

• Tue 9/4 - Practice 3:15 @WHS. Everyone will run from the school to the Town Beach while doing a series of cycles, either 3 or 4 minutes in length. The 3 minute cycle consists of 1 minute at 40% effort, one minute at 60% effort, and one minute at 80% effort. The 4 minute cycle is the same as the 3 minute cycle with a fourth minute of walking. This cycle will be repeated five times or until you reach the beach, whichever comes first. Once at the beach, aquajogging 2 minutes at a time with a one minute break, repeated 6 times (total time in the water 18 minutes). Some people will then return to the school, others will be picked up from the Town Beach. The people that are running back won't be doing the same cycling of effort levels on the return trip. Total time spent running today should be in the 20 minute range for new athletes and more like 35-40 for experienced athletes.

• Wed 9/5 - Practice 3:15 @WHS. Today's practice will be a 45, 55, or 65 minute run with most or all of it along the Weston aqueduct heading east initially towards Weston. Most will turn back at some point to head back to the school, while others will connect to the Hultman Aqueduct via Rice Road. In the final third of your run you should mix in 5 pickups of about 10-15 seconds in length, at about an 85-90% effort. Take as long as needed between each of these  pickups to recover but keep running throughout. We hope to begin distributing uniforms today after practice

• Thu 9/6 - Practice 3:15 @WHS. Run to town beach via the Hultman Aqueduct and Cochituate Road (route 27) with a stop for hill drills on Keith Road en route. This is the same place we did hill drills last week, hopefully the road work in the nearby area that we encountered last week will be completed. Once at the beach, aquajogging 15 minutes, cycling between easy for 30 seconds, moderate for 30 seconds, and hard for 30 seconds. Some people will then return to the school, others will be picked up from the Town Beach. The people that are running back won't be doing the same cycling of effort levels on the return trip. Total time spent running today should be in the 20 minute range for new athletes and more like 35-40 for experienced athletes.

• Fri 9/7 - Practice 3:15 @WHS. 10 or 20 minute warmup followed by circuits. This will be structured similar to how we did the circuits last week but with run outs after every other exercise instead of after every single exercise. After this, the cool down will be a 10 minute jog. Any remaining distribution of uniforms will be done after practice today.

• Sat 9/8 - Clipper Relays @Maudslay State Park, Newburyport. There will be more details forthcoming on this meet in a later post. For now it's worth mentioning that the bus will be leaving at 7 AM (which means you should arrive a few minutes before that) and we should be returning early to mid afternoon after having lunch in Newburyport. The girls race at 9:15, the boys at 10:30. It's relay style with teams of 3 people carrying a baton around the course. In addition to the race itself, with warmup and cooldown everyone should wind up with 40-65 total minutes of running on the day.

• Sun 9/9 - off
